Micro yoga plan: 7-day plan, 5–10 minutes for a better day
Finding a full hour for exercise can feel impossible in a packed schedule. Therefore more and more people are turning to capsule yoga – short micro yoga sessions that anyone can do. A micro yoga plan is a simple way to enjoy regular practice even when you only have a few spare minutes. These short daily sessions can become an anchor that helps you stay balanced in the middle of a hectic day.

At first, five minutes of yoga may not sound like much. However, reality proves otherwise. Even the shortest practice improves focus, relieves body tension, reduces stress. In addition, it reminds us that yoga is not about the length of the class but about consistency and mindful movement. To make things easier, here is a 7-day micro yoga plan you can follow to build a new habit and weave yoga into your life — no matter how busy your calendar looks.
Day 1 – Morning wake-up (5 minutes)
- Sun Salutations (Surya Namaskar) – a dynamic sequence of poses linked with breath to warm up the body, 2–3 rounds.
- Cat–Cow (Marjaryasana–Bitilasana) – on all fours, alternate arching and rounding your spine, 5 breaths.
- Breathing practice Nadi Shodhana (alternate nostril breathing) or simple mindful breathing – 1 minute.
Day 2 – Back relief during the day (7 minutes)
- Neck spine stretches (variation Sukhasana) on each side – sitting cross-legged, gently tilt your head toward each shoulder, 3–5 breaths each side.
- Next, Seated twist Ardha Matsyendrasana (jemná varianta) – eated, place one hand behind you and the other on your knee, twist on the exhale, 3–4 breaths per side.
- Afterwards, Chest openers (variation Tadasana) – standing, interlace your fingers behind your back, draw shoulder blades together, 5 breaths.
- Finally, Balasana (Childs pose) -kneel, extend arms forward, forehead on the mat, 1–2 minutes.
Day 3 – Midday energy boost (5 minutes)
- Malasana (yogi squat) – in a deep squat, palms together at the chest, elbows gently press knees out, 5 breaths.
- Warrior II (Virabhadrasana II) – front knee bent, back leg straight, arms extended parallel, gaze over front fingers, 3 breaths per side.
- Tree pose (Vrikshasana) – stand on one leg, place the other foot on your thigh or calf, 3 breaths per side.
- Three deep inhales and exhales – stand straight, eyes closed, focus on your breath.
Day 4 – Micro yoga in the office (5–7 minutes)
- Sitting cat – cow – on a chair, alternate rounding and arching the spine, 5 breaths.
- Arm stretches overhead and to each side – reach up and gently bend sideways, 3 breaths each side.
- Chair twist – rotate your torso, holding the backrest, 3 breaths each side.
- Conscious breathing with closed eyes – sit comfortably and notice your breath, 1 minute.
Day 5 – Evening calm (10 minutes)
- Balasana (Childs pose) – relax body and mind, 1–2 minutes
- Seated forward fold (Paschimottanasana) – fold forward from the hips over extended legs, 5 breaths.
- Reclined twist – lying down, drop knees to one side, arms in T-shape, 1 minute each side.
- Savasana – lie on your back, close your eyes, and release all tension, 3 minutes.
Day 6 – Flexibility and mobility (7 minutes)
- Butterfly pose (Baddha Konasana) – seated with soles of feet together, gently move knees toward the mat, 1 minute.
- Seated side stretch – lift one arm up and lean to the opposite side, 3 breaths per side.
- Downward facing dog (Adho Mukha Svanasana) – hands and feet on the mat, hips lifted in an inverted V, heels toward the floor, 5 breaths.
- Cat – cow – mobilise the spine, 5 breaths.
Day 7 – Regeneration and rest (10 minutes)
- Knees to chest – lying down, hug your knees, gently rock side to side, 1 minute.
- Happy baby (Ananda Balasana) – lying on your back, hold your feet, draw knees toward armpits, 5 breaths.
- Legs up the wall (Viparita Karani) – lie down and rest your legs against a wall at 90 degrees, 5 minutes.
- Breathing meditation – sit quietly and observe your breath, 2 minutes.

Micro yoga proves that meaningful practice doesn’t have to be long. Even short micro yoga sessions or capsule yoga routines bring release, energy, and calm. What matters most is consistency. Just a few minutes every day can be far more effective than one long class once a week.
